This Plant Fat in Walnuts and Flaxseed Could Cut Your Risk of Fatal Heart Disease by Up to 20%

If you have ever sprinkled ground flaxseed on your oatmeal or grabbed a handful of walnuts instead of chips, you were doing something for your heart that most nutrition advice barely mentions. Fish oil gets nearly all the attention when people talk about omega-3 fats, but a plant-based version found in walnuts, flaxseed, and canola oil has been quietly accumulating evidence of its own.

The plant version of omega-3 comes with real numbers behind it. This fat is called alpha-linolenic acid, or ALA, and it is the only source of omega-3 in a vegan diet and one of the few available to vegetarians. A pooled analysis of observational studies found that people who eat more dietary ALA have a 10% lower risk of developing cardiovascular disease overall, and a 20% lower risk of dying from coronary heart disease specifically, with each additional gram of ALA consumed daily tied to an extra 10% drop in that fatal-outcome risk.

Three major clinical trials tested this in real people, with mixed but telling results. The Lyon Diet Heart Study gave heart attack survivors a canola oil based margarine supplying about half a gram of ALA a day. After nearly four years, that group had a 50% to 70% lower rate of a second cardiac event. In the PREDIMED trial, people at high cardiovascular risk who ate 30 grams a day of mixed nuts, mostly walnuts, cut their risk of a major cardiovascular event by 28% and their risk of stroke by 45% over almost five years. The one trial designed specifically to isolate ALA on its own, the AlphaOmega study, gave heart attack survivors margarine with 1.9 grams of ALA a day and found only a modest, statistically nonsignificant trend toward fewer cardiovascular events, a reminder that ALA rarely shows up in the diet by itself and usually arrives packaged with other healthy habits.

The likely explanation lives in your blood work, not just in your arteries. Randomized trials pooling data from dozens of studies found that ALA supplementation lowers total cholesterol, LDL cholesterol, and triglycerides, and several studies also measured reductions in blood pressure and inflammatory markers. Those changes fade somewhat in trials lasting longer than two years, likely because people find it harder to stick with a new habit over time, but the direction of the effect stays consistent across both European and Asian populations.

Correlation still plays a bigger role in this evidence than the headline numbers suggest. Most of the strongest cardiovascular risk reductions come from observational studies that track what people already eat, not from trials that randomly assign a diet and watch what happens, so people who eat more walnuts and flaxseed may simply have other healthier habits doing part of the work. The randomized trials that do exist mostly used ALA as part of a broader intervention, like a Mediterranean diet or a mix of nuts, rather than as an isolated ingredient, which makes it hard to credit ALA alone with the full effect.

The evidence on brain health is newer and far less settled. Early research suggests ALA may help counteract cognitive decline, but the authors of the review describe this line of evidence as being in its early stages, nowhere near the volume of data available for its cardiovascular effects.

Current official guidance may be lagging behind the science. The recommended intake for ALA sits at just 1.1 to 1.6 grams a day, yet several of the cardiovascular benefits described above start to show up above 2 grams a day, roughly the amount in a small handful of walnuts or a tablespoon of ground flaxseed. Because the body converts only a small fraction of ALA into the longer chain omega-3s found in fish, especially in men, getting ALA directly from food rather than relying on that conversion appears to be the more reliable strategy for now.
